5K training plan
Your first 5K,in eight weeks.
5 kilometers is 3.1 miles. Most beginners can get there in about two months on three runs a week, without ever running the full distance in training until race week.
Short answer
A complete beginner can train for a 5K in 8 to 10 weeks on three runs a week. Start with run/walk intervals, add about a minute of running per interval each week, and build one session up to 30 minutes. You do not need to run 5K in training. If you can run 30 minutes continuously at an easy pace, you can finish a 5K.
The short version
- 5K is 3.1 miles. Most first-timers finish in 30 to 40 minutes, walk breaks included.
- Three runs a week is the sweet spot. A fourth adds risk before it adds fitness.
- Training time matters more than training distance. Build to 30 minutes and the distance follows.
- Walk breaks on race day are completely normal and do not make it a lesser 5K.
- Take the last three days easy. Nothing you do in race week makes you fitter, but plenty can make you tired.
Who this plan is for
You have signed up for a 5K, or you are thinking about it, and right now running for ten minutes straight sounds unrealistic. That is the starting point this plan assumes.
If you cannot yet run for one minute without stopping, spend two or three weeks on the beginner running plan first, then come back. It costs you three weeks and saves you a month of frustration.
If you have a health condition or a current injury, check with a doctor before starting. This is general training guidance, not medical advice.
How long 5K training takes
Eight weeks is the standard answer for a beginner starting from very little running. It is not the only answer.
| Where you are now | Time to 5K |
|---|---|
| Cannot run 1 minute without stopping | 10 to 12 weeks |
| Can run 5 minutes without stopping | 8 weeks |
| Can run 15 minutes without stopping | 4 to 5 weeks |
| Can already run 30 minutes | You are ready now |

The 8-week 5K training plan
Three sessions a week with a rest day between each one. Every session starts with a 5 minute walk and ends with a 5 minute walk. The middle is what changes.
| Week | Sessions 1 & 2 | Session 3 (longer) |
|---|---|---|
| Week 1 | Run 1 min / walk 2 min, 8× | Run 1 min / walk 2 min, 10× |
| Week 2 | Run 2 min / walk 2 min, 6× | Run 2 min / walk 2 min, 8× |
| Week 3 | Run 3 min / walk 2 min, 5× | Run 3 min / walk 90 sec, 6× |
| Week 4 | Run 5 min / walk 2 min, 4× | Run 6 min / walk 2 min, 4× |
| Week 5 | Run 8 min / walk 2 min, 3× | Run 10 min / walk 2 min, 3× |
| Week 6 | Run 12 min / walk 2 min, 2× | Run 20 min continuous |
| Week 7 | Run 15 min / walk 2 min, 2× | Run 25 min continuous |
| Week 8 | Run 20 min easy | Race week: 15 min easy, then 5K |

Why there is no 5K in the plan
Running the full distance in training is not what gets you ready. Time on your feet at an easy effort is. If you can run 30 minutes, you can cover 5K, and race-day adrenaline covers the rest.
What a session looks like
Week five, the longer session. Around 45 minutes door to door.
Example session
Week 5, session 3
- 5 minBrisk warm-up walk.
- 10 minEasy run. You should be able to speak a full sentence.
- 2 minWalk. Keep moving, do not stop.× 3
- 5 minCooldown walk.
30 minutes of running, broken into three pieces. That is already most of a 5K worth of effort.
How fast should a beginner run a 5K?
Slower than you would guess, and it does not matter as much as you think. For a first-timer, finishing is the goal and pace is the byproduct.
| Finish time | Per mile | Per km |
|---|---|---|
| 45:00 | 14:29 | 9:00 |
| 40:00 | 12:52 | 8:00 |
| 35:00 | 11:16 | 7:00 |
| 30:00 | 9:39 | 6:00 |
| 25:00 | 8:03 | 5:00 |

Plenty of first 5Ks land between 35 and 45 minutes with walk breaks. That is a finished 5K, same as any other.
Race week
- 1Monday to Wednesday: one easy 15 to 20 minute run. Nothing hard.
- 2Thursday and Friday: rest, or a short walk. Resist the urge to test yourself.
- 3Saturday: lay out your kit. Eat normally. Nothing new.
- 4Race morning: something small and familiar to eat about two hours before. Arrive early, walk 5 minutes, jog a minute or two.
The one mistake almost everyone makes
You will start too fast. Everyone around you starts too fast, the crowd pulls you along, and by the first kilometer you are already breathing hard. Deliberately let people pass you for the first five minutes. You will pass most of them back later.

Common 5K training mistakes
- Adding a fourth or fifth run because you feel good in week three. Week three feeling good is normal. Week five with a sore shin is the price.
- Running every session at the same hard effort. If all three runs leave you wrecked, none of them are easy runs, and you have no recovery built in.
- Skipping the longer session. Sessions 1 and 2 keep you ticking over. Session 3 is the one that gets you to 5K.
- Panicking after a missed week. Drop back one week and continue. You lose less than you think.
- Buying new shoes the week of the race. Whatever you race in should already have 30 or 40 miles on it.
After your first 5K
Take two easy days, then go back to three runs a week. From there, most people either chase a faster 5K or start extending one run toward 10K. Both work. Neither needs to happen next week.
Frequently asked questions
How far is a 5K?
5 kilometers, which is 3.1 miles. On a standard 400 meter track that is 12 and a half laps.
Can I train for a 5K in 4 weeks?
If you can already run 15 minutes without stopping, yes. From a true standing start, 4 weeks is enough to finish with walk breaks, but 8 weeks is a much better experience.
Is it okay to walk during a 5K?
Completely. Plenty of people in any 5K field walk part of it, and a planned run/walk pattern often produces a faster finish than starting fast and fading.
What is a good 5K time for a beginner?
Most first-timers land between 30 and 45 minutes. There is no threshold that makes it count. Your first 5K time is just the number you get to beat later.
Should I eat before a 5K?
Something small and familiar about two hours ahead works for most people. Race morning is not the time to try a new breakfast.
How many days a week should I run to train for a 5K?
Three. It gives you enough training load with a rest day between every session. Here is why three works.
